Dumbbell Hang Clean

DumbbellIntermediate

The Dumbbell Hang Clean is a dynamic exercise that targets multiple muscle groups, including the legs, back, and shoulders. It improves power, coordination, and overall strength.

  1. Stand with feet shoulder-width apart, holding a dumbbell in each hand at thigh level.
  2. Lower the dumbbells slightly by bending your knees and hips while keeping your back straight.
  3. Explosively extend your hips and knees, pulling the dumbbells upward while shrugging your shoulders.
  4. Catch the dumbbells at shoulder level, with elbows pointing forward and knees slightly bent.
  5. Lower the dumbbells back to the starting position and repeat.

How to perform the Dumbbell Hang Clean

  1. Set up. Set up in a stable, balanced starting position appropriate for the Dumbbell Hang Clean using your dumbbell.
  2. Brace and execute. Brace your core, control the descent, and move through a full pain-free range of motion while emphasizing your primary working muscles.
  3. Reset. Reverse the movement under control and reset between repetitions, keeping your form crisp on every rep.

Coaching cues

  • Move with intent — every rep should feel deliberate, not rushed.
  • Drive force through your working muscles rather than momentum.
  • Keep your breathing steady: exhale on the hard part, inhale on the reset.

Common mistakes

  • Using too much weight and losing positional control.
  • Cutting the range of motion short and missing the target muscle.
  • Letting your spine round or hyperextend instead of staying neutral.
